Between the shopping malls, the office desk and the evening commute, most of us have heard the same magical instruction that hit 10,000 steps or the day doesn’t count. The original 10,000 steps a day goal originated in 1965 as a Japanese marketing gimmick to sell a pedometer called Manpo-kei (which translates to “10,000-steps meter”). Modern research has proven that while 10,000 steps is great, you must need not to walk that far to achieve optimal longevity and disease prevention
The real story, though, isn’t that 10,000 was wrong. It’s that the science has moved on to more useful questions and the answers are more encouraging and more personal than a single round number ever could be.
All About The Numbers
A 2022 pooled analysis of 15 international studies and nearly 50,000 adults in The Lancet Public Health found mortality risk kept falling as steps rose, but flattened around 6,000–8,000 steps a day for adults over 60 and 8,000–10,000 for younger adults.
A larger 2025 analysis from the University of Sydney, pooling 57 studies and over 160,000 people in The Lancet Public Health, looked beyond mortality to heart disease, cancer, diabetes, dementia and depression. Compared with 2,000 steps a day, 7,000 steps was linked to a 47% lower risk of death and a 25% lower risk of cardiovascular disease, with most benefits leveling off between 5,000 and 7,000 steps. Ten thousand remains fine for the already-active, but 7,000 is now the better-supported, more achievable target.
What this means for you
Forget the round number. 7,000 steps is now better supported than 10,000; even 4,000–5,000 delivers real benefit.
Don’t chase speed alone. Total movement matters more than pace.
Steps don’t need to be continuous. Short bursts across the day add up the same.
Mix it up. Cycling, swimming and strength training all count and some complement walking.
Small increases matter most. At 3,000 steps, aim for 4,000 before worrying about 10,000.
Sit less, not just walk more. Standing and moving hourly helps independently of your daily total.
An earlier, widely cited 2019 Harvard study in JAMA Internal Medicine tracking nearly 17,000 older women found risk fell steadily up to about 7,500 steps a day, with real benefit starting from just 4,400.
Does walking speed matter?
This is where the research gets surprising. Common sense suggests briskness should count for more than volume, as it can burn more calories per minute, raise the heart rate, get more from less time. But when scientists actually separated the two factors, speed largely dissolved as an independent predictor.
The JAMA study found faster stepping speed made no difference to mortality once total daily steps were accounted for, and the 2022 Lancet meta-analysis reported no clear link between walking speed and mortality beyond total step count. Brisk walking still helps you meet the WHO’s time-based activity targets faster but for long-term health, how much you move matters more than how fast.
Little and often, or one long walk?
Whether you take a single 40-minute walk or gather the same step count in a dozen short bursts around the house, office and shops, the result will be almost same. The WHO’s 2020 guidelines reinforce this, stating simply that some activity is better than none, and that people should build up gradually in whatever way fits their day.
Can cycling, swimming or lifting weights substitute for walking?
Yes, because steps are a convenient proxy for movement, not the only currency that counts. The WHO’s global guidelines recommend adults get 150-300 minutes of moderate-intensity activity, or 75-150 minutes of vigorous-intensity activity, per week, and explicitly note this can be achieved through recreation, transport such as cycling, work or household chores meaning any combination that fits a person’s life.

Swimming and cycling deliver the same cardiovascular and metabolic benefits as walking without the joint impact, which matters for people with knee or hip issues. Strength training isn’t a walking substitute so much as a complement: it protects muscle mass and bone density, which pure aerobic activity does not, and the WHO guidelines recommend it separately, on at least two days a week.
Managing 3,000-5,000 steps? That’s not failure too
This is arguably the most important finding across every major study. Moving from roughly 2,000 to 4,000 steps produces a larger relative reduction in risk than moving from 8,000 to 10,000. The Sydney-led 2025 meta-analysis found health benefits beginning as low as 3,000-4,000 steps per day and rising steadily up to about 7,000. In other words, someone stuck at 4,000 steps isn’t failing; they’re already capturing a meaningful share of the available benefit, and every additional 500-1,000 steps compounds it further.
Why cutting sitting time matters too
Steps and sitting appear to be somewhat independent risks. A 2024 UK Biobank study of over 72,000 people in the British Journal of Sports Medicine found that among highly sedentary people, each additional step up to around 10,000 a day was linked to 39% lower mortality and 21% lower cardiovascular risk; regardless of remaining sedentary time. It’s not a “get out of jail card” for excessive sitting, the authors noted, but it shows walking more can meaningfully offset unavoidable desk time. WHO guidance goes further, recommending adults actively replace sedentary time with activity of any intensity, including light movement.
The bottom line
This isn’t really about swapping 10,000 for 7,000, or any other fixed number. It’s about recognising that the body rewards consistency, not just a target. Rewards comes from sitting to moving, however that happens.
